5 Squat Alternatives: Match the Move to Your Goal

Compare backward sled drags, split squats, reverse lunges, hip thrusts, and wall sits by goal, range, and training tolerance.

The barbell squat is a powerful exercise, but it is not a membership fee for strong legs. You can build the quadriceps, glutes, hamstrings, and work capacity with other movements.

The social post highlights trainer Patrick Dale’s switch toward backward sled drags, split squats, lunges, hip thrusts, and wall sits. That list is useful. The promise that these choices protect every joint or let everyone train heavier is not.

Quick answer: choose a squat alternative by the training quality you need and the position that causes trouble. Backward sled work emphasizes knee extension and conditioning. Split squats and lunges train one leg at a time. Hip thrusts emphasize hip extension. Wall sits provide an isometric quadriceps challenge. None perfectly replaces every squat demand.

A good alternative keeps the goal and changes the part that is not working for you.

What a squat replacement must replace

A squat trains several qualities at once. The hips and knees flex and extend, the trunk resists collapse, the feet manage pressure, and the lifter controls a load through a chosen range.

That bundle explains why no alternative is identical. A sled drag can hammer the quadriceps without requiring the same bottom position. A hip thrust trains hip extension without loading the same balance or knee range. A split squat keeps a squat-like pattern but changes stability and distributes the work between legs.

Start with the job. If the goal is maximal barbell-squat strength, practice some version of squatting will eventually matter. If the goal is bigger legs, general strength, conditioning, or pain-tolerant training, the menu is wider.

Also define the obstacle. Is discomfort tied to depth, spinal loading, balance, shoulder position, or fatigue? A vague statement such as “squats hurt” does not reveal which variable needs to change.

Backward sled drags

A backward sled drag begins with the athlete facing the sled and walking backward while keeping tension on straps or handles. Each step requires repeated knee extension.

The movement can create a strong quadriceps and conditioning challenge without the bar-on-back setup of a squat. The load moves horizontally, so there is no eccentric lowering phase like the descent of a squat.

That difference can be useful when soreness must stay low or when an athlete wants additional knee-dominant volume. It also means the sled does not reproduce the same stretch-shortening cycle, bottom-position control, or axial loading.

Claims of “no joint stress” are inaccurate. Muscles produce force because joints experience force. The practical advantage is that load, step length, torso angle, and speed are easy to adjust, and many people find the pattern tolerable.

Begin with a load that allows smooth steps and a nearly continuous rhythm. Avoid leaning so far back that every step becomes a tug-of-war. Add distance or load gradually, not both at once.

Split squats and reverse lunges

Bulgarian split squats and reverse lunges train the legs one side at a time. This reduces the absolute external load needed to challenge each leg and adds balance and pelvis-control demands.

A split squat keeps the feet planted. Elevating the rear foot can increase range, but elevation is optional. A reverse lunge adds a stepping phase and often feels easier to control than stepping forward.

Both movements can target the quadriceps and glutes. A longer stance and more forward torso lean generally shift emphasis toward the hip, while a more upright torso and greater knee travel can increase the knee-dominant challenge.

Those are tendencies, not rigid rules. Limb lengths, ankle mobility, and setup change the result. Use a rail or rack for light hand support if balance limits the working leg before the target muscles are challenged.

Hip thrusts and wall sits

The hip thrust is a hip-extension exercise performed with the upper back supported. It can load the glutes heavily while demanding less knee flexion than many squats.

A nine-week trial in untrained adults found similar glute growth after hip-thrust and squat programs, with exercise-specific strength improvements. The hip-thrust group improved the hip thrust more, and the squat group improved the squat more.

That is an important lesson: muscle growth can overlap even when skill and strength outcomes do not. Hip thrusts can replace part of a squat’s glute stimulus, not its full movement skill.

A wall sit is an isometric hold. It can challenge the quadriceps with little equipment and simple setup. It does not train force through a changing range, and long holds can become limited by discomfort before they provide the same progressive overload as external resistance.

Use hip thrusts for loaded hip extension and wall sits for accessible isometric work. Do not present either as a universal injury solution.

Match the movement to the problem

Use the following decision points to narrow the choice.

  • If bar position bothers the shoulders, try a goblet squat, belt squat, sled, or single-leg exercise.
  • If depth is uncomfortable, shorten range temporarily and rebuild control.
  • If spinal loading is the issue, consider a sled, split squat with lighter dumbbells, or supported machine.
  • If balance is the limiter, use light hand support so the legs receive the intended stimulus.
  • If the goal is conditioning, use sled intervals or walking lunges with conservative volume.

A movement can be appropriate today and different next month. Progress is the ability to tolerate more useful work, not loyalty to one exercise.

Joint-friendly is a response you observe, not a label printed on an exercise.

What joint-friendly actually means

Exercise names do not determine safety by themselves. Load, range, speed, frequency, fatigue, technique, tissue capacity, and injury history all matter.

Normal muscular effort is not the same as sharp joint pain. Mild symptoms do not always mean damage, but worsening pain, swelling, instability, locking, or loss of function deserves evaluation.

When a movement is irritating, change one variable at a time. Reduce range, lower load, slow the tempo, adjust stance, use support, or choose another implement. Then judge the response during the session and over the following day.

That feedback loop is more honest than declaring the sled harmless or the squat dangerous. Both can be loaded well or poorly.

Build a squat-free leg day

A simple squat-free session can cover the major functions without becoming a circus of exercises.

  1. Backward sled drag: four to six trips of 20 to 30 meters at a controlled pace.
  2. Supported split squat: three sets of six to ten repetitions per leg.
  3. Hip thrust: three sets of eight to twelve repetitions.
  4. Leg curl: two or three sets of ten to fifteen repetitions.
  5. Calf raise or carry: two to four sets based on the remaining goal.

Leave two or three repetitions in reserve during the first week. Add a small amount of load or one repetition when technique and symptoms remain stable.

If you want to return to squatting, treat alternatives as capacity builders. Add a tolerable squat variation with a small dose, then increase only when the response is predictable.

How to measure progress without a squat PR

If the barbell squat leaves the program, progress can still be measured precisely. Track the variables that belong to the replacement.

For sled work, record load, distance, total trips, and time. Use the same surface when comparing sessions because turf and flooring change friction dramatically.

For split squats and lunges, track external load, repetitions per leg, support used, and range. A lower box or deeper position is progress only when control and symptoms remain stable.

For hip thrusts, record the load and a repeatable top position. Avoid chasing heavier numbers by shortening the range or bouncing off the bottom.

For wall sits, duration is the obvious metric, but it can become tedious. Adding a small load or using a slightly more demanding knee angle may be a better progression than extending holds indefinitely.

Retest the original obstacle every few weeks if returning to squats is a goal. Use a light, tolerable variation and compare the response. An alternative program is working when leg capacity grows and the previously limited position becomes easier, not merely when it creates exhaustion.

Keep the comparison honest by repeating the same setup before adding complexity.

That makes progress visible.

The bottom line

Patrick Dale’s exercise list is a useful reminder that leg growth does not depend on one lift. The backward sled drag, split squat, reverse lunge, hip thrust, and wall sit each solve a different programming problem.

The responsible correction is to drop absolute safety claims. No exercise guarantees pain-free joints, and an alternative is only better when it preserves the target while improving the person’s actual response.
