A barbell deadlift is useful, but it is not mandatory. You can train the hips, hamstrings, glutes, back, grip, and full-body force production with other exercises.
The important question is not which move looks most like a deadlift. It is which part of the deadlift you want to replace.
Quick answer: a trap-bar deadlift is the closest full-body substitute for many lifters. A Romanian deadlift emphasizes the hip hinge and hamstrings. Rack pulls shorten the range, farmer’s walks emphasize grip and bracing, and hip thrusts emphasize hip extension. None is automatically safer for every body, and no single alternative reproduces every benefit of a barbell deadlift.
The best substitute is the exercise that preserves your goal while removing the specific obstacle in your way.
Why one replacement cannot do everything
The conventional deadlift combines knee extension, hip extension, spinal stabilization, grip, and the skill of moving a load from the floor. Changing the implement or range changes that combination.
This is why “same gains with less risk” is too broad. Gains in which quality? Risk for which person, at what load, with what technique, and after what injury history?
Research comparing deadlift variations mostly measures biomechanics, muscle activity, force, or power during short laboratory sessions. Those measures can explain exercise differences.
They do not directly prove that one exercise causes fewer injuries over years of training. Injury risk also depends on exposure, fatigue, coaching, load selection, recovery, and the lifter’s health.
A useful replacement starts with a problem statement. You might lack floor mobility, dislike the straight-bar setup, need more hamstring work, want stronger grip, or need a glute-focused movement.
Once the obstacle is defined, the alternatives become easier to compare.
Trap-bar deadlift
The trap bar lets the lifter stand inside the implement. This moves the handles closer to the body’s center than a straight bar held in front.
In a study of 19 male powerlifters, the hexagonal bar changed joint moments and allowed a heavier one-repetition maximum. Peak moments were lower at the lumbar spine, hip, and ankle, while the knee moment was higher (Swinton et al., 2011).
The same study found higher peak force, velocity, and power with the hex bar across the tested submaximal loads. That makes it attractive when the goal includes total-body power.
Lower lumbar moment in one controlled comparison is not a guarantee that your back will feel better. High handles, low handles, stance, speed, and load all change the exercise.
The trap bar is still a heavy pull. A lifter who adds weight faster than technique and tissue tolerance develop can still become irritated or injured.
Choose it when you want a close substitute for a floor pull and prefer a more centered load. It is also useful when a straight bar collides with the knees or makes the start awkward.
Dumbbell Romanian deadlift
The Romanian deadlift begins from standing. The lifter pushes the hips back, lowers the weights only as far as control and hamstring length allow, and then stands tall.
Starting from the top removes the challenge of initiating the bar from the floor. Dumbbells also let each hand travel beside the legs.
Research comparing conventional and Romanian deadlifts shows meaningful differences. The conventional version produced more rectus femoris and gluteus maximus activity in one study, while the Romanian version reduced knee demand and remained a clear hip-hinge exercise (Lee et al., 2018).
Another laboratory study found that Romanian and related stiff-leg variations changed activation across the glutes, hamstrings, and spinal erectors. The longer range used in the step version increased several measures, but a longer range is not automatically better for every lifter (Coratella et al., 2022).
Dumbbells make load increments and range selection approachable. They do not make poor bracing harmless.
Choose the Romanian deadlift when your main target is the hamstrings and hip hinge, not maximal force from the floor.
Rack pulls, carries, and hip thrusts
A rack pull starts above the floor. Raising the bar shortens the range and can let a lifter practice the top half of the pull.
It is useful for lockout strength or when the floor position is not currently accessible. It can also invite very heavy loading, so the shorter range should not become an excuse to abandon control.
A farmer’s walk replaces the lifting pattern with loaded movement. It challenges grip, trunk stiffness, upper back, and gait.
It does not train deep hip flexion or hamstring length the way a hinge does. Think of it as a replacement for carrying and bracing demands, not for the whole deadlift.
A hip thrust loads hip extension while the upper back is supported. It is useful when the goal is concentrated glute training.
A nine-week trial found similar glute growth from hip thrust and squat training in untrained adults, with expected exercise-specific strength gains. That result supports hip thrusts as a legitimate glute exercise, but it does not show that they reproduce deadlift strength (Plotkin et al., 2023).
Choose rack pulls for a shorter pull, carries for grip and whole-body bracing, and hip thrusts for a glute-focused pattern.
The hinge replacement matrix
Use four questions to match the exercise to the job.
- What quality matters most? Pick total-body strength, hamstrings, glutes, grip, power, or lockout.
- What position is the obstacle? Identify the floor start, straight-bar path, grip, balance, or hip range.
- What equipment is available? A trap bar, dumbbells, rack, carry handles, or bench changes the answer.
- What response can you recover from? Use a range and load that do not create escalating pain or ruin the next session.

The matrix prevents a common mistake: swapping an exercise by appearance instead of function. A hip thrust may be ideal for glutes and a poor replacement for grip.
An exercise can be excellent for one job and incomplete for another. That is normal programming, not a flaw.
How to choose when your back hurts
Back pain is not a diagnosis. It can reflect many conditions, and the same movement may feel different across people and across days.
Do not assume that trap bars, dumbbells, shortened ranges, or hip thrusts are medically safe because a social caption says they protect the spine.
A useful first step is reducing the factor that is clearly provocative. That may mean less load, less range, slower tempo, a different implement, or temporarily selecting another pattern.
Symptoms that spread down a leg, progressive weakness, numbness, changes in bowel or bladder control, or pain after significant trauma require prompt medical attention.

A physical therapist or qualified clinician can help identify which movement variables are relevant. A coach can then help translate that guidance into loading and technique.
How to program an alternative
Start by keeping the alternative in the same general slot as the exercise it replaces. A heavy trap-bar deadlift can remain the primary lower-body pull.
A dumbbell Romanian deadlift may work better as moderate-repetition assistance. Farmer’s walks often fit after the main strength work because grip fatigue can interfere with other pulling.
Hip thrusts can be trained heavily or for moderate repetitions, but stable setup matters. Rack pulls should begin conservatively because the shortened range can make unfamiliar loads feel deceptively easy.
Use the lowest dose that creates progress. The latest ACSM resistance-training guidance emphasizes consistency, goal matching, and individualization over unnecessary complexity.
Train major muscle groups at least twice weekly when recovery permits. Add load or repetitions gradually and stop sets before technique collapses.

If the new movement reliably improves performance without escalating symptoms, it is doing its job. If not, change the range, dose, or selection instead of forcing the original plan.
Compare the replacement against a baseline that matters. For strength, use a consistent repetition range and note whether the same load becomes easier. For muscle-building, look for gradual increases in productive weekly volume rather than soreness alone.
Grip may require a separate test. Farmer’s walks can improve carrying capacity even when they do little for floor-pull skill. Romanian deadlifts can challenge the hamstrings while leaving grip undertrained if straps are always used.
Keep the comparison long enough to learn from it. Two isolated sessions mostly reveal novelty. Four to six weeks of repeatable exposure usually provides better information about technique, tolerance, and progress.
Do not force exercise variety for its own sake. If one alternative covers the goal and remains comfortable, repeated practice has value. Add a second movement only when it fills a clear gap.
When returning to a conventional deadlift, treat it as a new exposure. Begin below the old working weight and rebuild the floor-start skill. Strength gained elsewhere may transfer, but coordination and tolerance remain specific.
The bottom line
You do not need a straight-bar deadlift to build a strong posterior chain. You do need to identify what you are trying to train.
The trap bar is the broadest substitute. Romanian deadlifts bias the hinge and hamstrings. Rack pulls shorten the pull, carries challenge grip and bracing, and hip thrusts focus on hip extension.
None comes with an automatic injury exemption. Choose the movement that fits your goal, current tolerance, equipment, and ability to recover.
